Sprints with Delta

Delta's school cross country race is on Tuesday, so we went up to the High School and did a set of eight 100m sprints. Tomorrow she will do a set of four Hill repeats as her final preparation.

Based on the trial runs they have had at school, she is going to have to pull out a really big effort to get in the top three. Has she got in in her?

Delta Time Trial

Almost a rest day. Legs feel a little stiff after yesterday's run.

This afternoon, Kewell and I took Delta up to the High School track to do an 800m Time trial. This is the third she has done, the others being 4m20sec and 4m17sec two weeks ago. With her race now only 8 days away, she put in quite an effort this week in her training sessions.

I wasn't going to pace her today but couldn't resist once we got there. She put in a huge effort and did 3m 44sec. A big 33 second PB. She recovered pretty quickly and ten minutes later was chasing after the soccer ball when Kewell and I were having a penalty shoot out.

Half Marathon Time Trial

Ater last Sunday's 10k Time Trial, this morning it was on to the Brisane Lest We Forget Half Marathon to get an idea where I am endurance wise. My aim was to go out at 5m/k till 16k and hopefully feel good enough to up the pace or at least maintain the pace for a time of around 1:45.


My Wife and I left home at 5.30 am. I was unable to convince any of the kids to get up that early to come and watch. A nice cool time of the morning. Arrived at Southbank in time to see the Marathon runners start at 6.00am.

The Half started at 6.30am and I should have tried to get a little closer to the front. It was very crowded on the narrow paths trough Southbank and so did a leiseurly but somewhat treacherous 5:35 first K. As the pack slowly thinned, tried to pick up the pace but still could only manage 4:55 on the narrow paths for the second K.

Finally could get some rhythm and space and managed the next 8k in 4:40 to go past 10k 47:55. I found the running into the sun back from The Regaata quite hot and it was lovely to reach the shade and breeze under the freeway.

Turned left into the Gardens through a little hilly section. On one uphill, there was a wonderful lady there with a cowbell shouting "This is not a hill, this is not a hill". Then back over the Goodwill Bridge. It seemed much steeper then when crossing it the first time. Got to 14k in 67:20. I was feeling pretty comfortable with the pace. I was well under my 5m/k pace but there were doubts about whether I had gone too hard early. It was about here, I looked at my Heart Rate for the first time and I was at 180 which is awfully close to my Max. Decided to just maintain a steady pace to the 18k mark and raise the pace from there. This stretch of the river was much cooler than the otherside. Managed 4:44 pace to 3k to go. Then I changed down a gear and did the next 3k at 4:36 pace. What a great feeling it is to be finishing strongly and passing lots of people at this point in a race.

A sharp right and left through the tunnel and the last 200m to finish in front of me. I was still feeling like I had more left in me so kicked it down again and managed 3:18 pace in the last 100m (and a MAx HR of 188) and a final time of 1:41.20.

I couldn't be more pleased with my run. With over two months training till the Gold Coast, some faster running and a taper I believe somewhere under sub 1:38 is possible.

With Delta Again

With Delta. The first time I've been out with her for a while. In my absence she has been training with My Wife and mostly doing sets of Hill repeats up our street. But she has not shown as keen an interest in training as earlier. My wife though is getting a lot fitter.

Tonight we did a fartlek style run, with four short hard bursts of around 300m at around 4m/k pace.

Her race is now less than two weeks away. Her goal of getting in the top three will be difficult but she may be able to pull out a big performance on the day. Interestingly, she asked whether we were going in the Bridge to Brisbane race (12k) this year. I asked her did she want to, and she said yes. If only we can My Wife to also commit to it. A little bit late getting away tonight so it was dark most of the way. The panorama of the Story Bridge and all the lights of the CBD buildings was magical. Turned around in 36:47 and returned in 36:40. Coming back just after going under the Story Bridge was surprised to see a 1.5 meter python slowly crossing the track. It was a lot skinner than the one that is seen in my suburban backyard. But not what you expect to see in the heart of the city on a run!

10k Time Trial

What an interesting morning.

Firstly,I have been eagerly waiting for this opportunity since October last year when I got my Polar 625x watch. This is the first time I've gone flat out since then and I have been keen to see what my max HR would be. Initially I had been able to get it over 170 without much effort which lead me to slow down my training considerably. So today I hit a Max of 185. Reached 180 at 32:25 mins and held it over 180 till the end. I wonder if this a good thing! From the Polar Fitness Test on the watch, it had me down as a predicted MaxHR of 174. Another benefit from this run over I what I hope is an accurate course, is I can get a better distance calibration on my Polar. It gave me a distance of 10.397k for this 10k. So for the last month or so since moving the pod to my left foot, it has been overstating the distance and giving me quicker pace times for my training as a result. I lso think the temperature readings are a bit off. It read 26C this morning. I 'm sure it was more like 20-21C.

Secondly, this is first time this year I have done anything other then a conditioning run. I was using today's 10k and next Sunday's Brisbane Half as benchmark time trials from which I can measure my progress once I start hill training and anaerobic sessions leading upto the Gold Coast Half. So I was not exactly sure what I would be capable of. I am pleased with the 46 minutes (4:36m/k), considering the fastest I have run for 4 months is a 9.8k ten days ago at avg 4:55 pace and all the rest of my training has been between 5:00 and 6:00 pace. It may fly in the face of logic and a lot of expert advice, but I think it just shows that you don't have to train at race pace or faster to race "fast".

Thirdly, I won. Don't get too excited it was a handicap event and the only other run I had done with the Brisbane Road Runners was a 20k in 1h:57 which was just one of my slow long runs. So I was handicapped on that run and received a very generous 19 minute start time. Never the less there has been only three or four times in my running career where I have won a race so I'll take it when I can. It certainly helped me keep my mind on my form throughout the second lap knowing there was a race to be won. I started out conservatively (4:50 first K) and quickly passed a lot of the earlier starters. At the turn around just before the 6k mark in the second leg, the Marshall informed me there was only one person in front of me and I quickly caught them. So I knew I was in the lead, and for a while was passing the other runners still coming out bound. It didn't appear that any of them was going fast enough to catch me if I maintained my form. From the 7k mark though I was on my own and the only danger was being swamped by much faster runners. I raised the tempo as much as I could from that point and did a couple of 4:25 Ks. Which left me pretty stuffed but still managed a last K in 4:39. Didn't look over my shoulder at any time either. Also pleased to negative split (23:15, 22:49). Won a nice BRRC coffee mug as well.

Funnily Kewell, my 7 year old son, had asked me last night what my tactics for the race were going to be. If I was in the lead or second would I be saving up for a big sprint finish. Not really being aware the race was a handicap event, I said short of a mass drive-by shooting spree where all the front runners were eliminated there was no way I was going to be in a position to win the race. So everyone in the family was surprised when I came home with my trophy.

Fourthly, after the run meet CRs Eddie and Hannah for the first time. Nice to meet the people behind the words.

Run with John. John started out a bit quicker today then he normally does. First couple of Ks under 5m/k, before he settled on a more sustainable 5:35 pace to make half way in 40:44. Having started an hour earlier today we were running into the setting sun and it was also a bit warmer than of late. This and the early pace took its toll on John and we came back in 44.01. A nice comfortable run for me though.

Another work to Riverside centre run. A nice suprise was in the fading light, turning onto the Riverside Walk going into town and the Story Bridge is all lit up. Suppose soon will be always be running in the dark after work. The Riverside Walk was very bumpy tonight. I don't enjoy running on it when it is swaying too much.

A very steady run at around 5m/k (37:20;37:42).

A shorter run tonight. Didn't look at my Heart Monitor and just ran on how I felt which I knew was a little quicker than I have been doing lately but not anywhere near flat out. 15:56 out and 16:14 back which is good seeing it is more downhill in the first half. It seems a long way from the sub 30 minutes I was doing for this course at the end of last year.

Was going to link up with Delta after this run and do another 3k with her but she was wasn't interested when I got back.

With John. A nice easy pace all the way. The best thing was after half way, it actually rained on and off. Nothing too heavy, just the right amount. Lovely and cool. Don't you just love running inn the rain. First time this year. And I can only remember one time from last year. Hope it doesn't rain this morning, as it is the first soccer match for the team.

Had to get home for a soccer coach's meeting tonight, so only did the 10k course. This seemed to spur me into running a little faster and finished 1min 45 sec faster than last week on virtually the same Heart Rate readings. Very encouraging for the future.

Ducky and Me and the 2003 Bridge to Brisbane

In 2002, my eldest daughter Ducky then 11, had come third in her school cross country without any training and was quite excited about it. She wanted to train for next year so I talked her into coming out walking with me. So we started walking together. By the end of 2002, we were doing up to an hour, three time a week. We then started running, slowly building up the distance till we could run 4k and all at a nice 6 to 7 min/k. She was a great running partner and we chatted and shared a lot and revelled in our common exercise goals.

The next year, she again came third at the schoolcross country but with a much better time. The two girls who beat her went on to run in the State finals. At the Districts in May, she ran 3k in 14:06 on a hilly course which she was very pleased with. We then decided to keep training for the Bridge to Brisbane Fun Run (12k) in August 2003 which we completed together in 67 minutes and had a ball.

The next year in Grade 8 she had to write about “The Best Moment of Your Life” and she chose The Bridge to Brisbane Run. It is one of my best moments also. That race was the grand finale of a precious year of running I shared with Ducky.

But alas it was the end of our running together.

Robert Song's Complete Running History

There have been various periods in my Runnning life. Here I hope to give you an idea about what I have been through and achieved in those periods.

The Age of Youth(1968 – 1975).



I started running in Grade 9 at high school after becoming disillusioned with rugby League. I competed in 800m and 1500m on the track and cross country in Winter. I only ever was second best at the school for my age. My best achievement was a 4:26 for 1500m in the U15 Qld State Secondary Schools Titles in 1970 where I came 4th.
After coming 2nd in the State Junior (U19) 1500m Steeplechase, I got to represent Qld at the National Titles in 1973 where I finished second last.

I competed in Inter-club track and field regularly at high school and for the first few years of University.

A 4 or 6 miles (as it was then) run along Gympie Road out to Chermside and back were my usual courses. I still have many fond memories of running along that road and coming back home and lying in front of the stereogram listening to The Beatles, Elton John and Neil Young.

By 1975, the training became less and less and “The Wild Years” were unleashed.

The Wild Years(1976 – 1980).

Moved out of home into a student house for the last year of Uni (1976) and so it was party time. Started going out with My Wife at the end of 1976. After graduating, started real paid work in 1977 but could only hack it for six months. Took off on trail bikes with a mate to Cape York for six weeks. Came back and My Wife and I moved into together Sept 77. We pursued a highly charged social life. As Ian Dury said "sex and drugs and rock n roll"...

In June 79, we left for an Overland trek through Africa, Jo’berg to London. After much adventure and hardship arrived in London December 1979. I was a total physical wreck. Had almost died in Bangui in the Central Africa from gastro. Spent a week in hospital there on a drip. Worked very hard for seven months in London before returning home to Australia when my mother died.

My health was still quite fragile and recurring bouts of intestinal problems made it no better. I was unwell and unfit and “The Wild Years”- great while they lasted, were by the end of 1980 at the tender age of 26 over!


The Golden Age (1980 – 1995).

There is a lot to say about this age and I will fill in all the details soon.

The highlights are the 1982 New York Marathon, a 2.53:45 marathon at the Gold Coast in 1985, a half marathon PB of 1:21:23 in the 1993 Brisbane , and
a 10k Road race of 35:19 in Nov 1986.


The Barren Years (1996 – 2002).

The Golden Era died a slow death in sympathy with my knees. It got to the stage where I would come back from an ever shortening run and put the ice packs on both knees for an hour. Hobble off to bed and the next morning struggle down the stairs to go to work. Have a rest day and then do it all over again. I did the knee and leg exercises. I rested. I cross trained. But the pain in my knees never went away. After fifteen years of training it wasn’t that hard to have a break. By 1997 with four kids and the eldest only six, there was more than enough to keep me busy.

Then I started getting the headaches. This lasted a couple of years and I must have been miserable company for that time as I continually fought off the dull throb in my head. The last thing on my mind was exercise.

In 2000 at work, I found myself assigned to a nightmare project which I had to put enormous time and effort aver a two year period to turn it around . (Never again!)

Coming straight off this project, I had a skin cancer diagnosed on my right shin and this had to be removed. It had twice been burnt off but always came back so it had invaded quite deep and needed surgery and a skin graft. As well it required me to lie in bed for three weeks whilst it healed (which it did). You wouldn’t believe the muscle wastage and fat accumulation you can achieve in three weeks of total inactivity.

So by June 2002, I am over-weight, unfit, on daily medication for my head and have not exercised for close to seven years. Must do something!


The Age of the Phoenix (2002 - ?)

The first thing I decided to do was walking. I bought myself a digital audio player , loaded it up with music and started walking. I can still remember the albums that I loaded and listened to at that time- "Sea Change" by Beck, "1 Giant Leap" by 1 Giant Leap and a Congolese Album "Sam Mangwana sings Dino Vangu". As it was winter, it was not too hot to go out at lunchtime.

By this stage, I had lost some weight, I was fitter and I had a taste of running without pain. My company had moved to new premises which had a gym and a personal trainer. His advice and direction was for general fitness, meaning some aerobic, some flexibility and some strength training. With this regime, it lead me into doing the BRW Corporate triathlon in March 2004 which was a lot of fun. A couple of guys wanted to continue on and so a little running group formed and we would run once or twice a week with the aim of doing the Half at the Gold Coast in July. These runs were mostly around the 6m/km pace and our longest run got up to18k. I complemented those runs with Bike Sessions in the Gym so that I wouldn’t over strain my knees. I finished the 2004 Half in 1:50:34 (58:10;52;24 splits) and I was pretty pleased with that, considering how little training I had done.

I suppose at this point is when I decided once again to become a "serious runner" and not just somebody trying to keep fit and have fun. The Phoenix had risen. The best part now is that I probably have three or four years now were I can build up and continually improve if I can stay healthy. With little chance of getting back to my performance levels of twenty years ago, there is also not the pressure to go overboard with the training to get that extra bit out of your body in the pursuit of that elusive PB.

So my goals for 2005 are to build up my endurance till the end of April with as many Ks as I can. Then to go into anaerobic and speed training for a The Half at Gold Coast and possibly another in Noosa in August. This will then give me some benchmark performances, that I can aim at beating in the coming years.

And it would be kind of nice to do another marathon again.

A 10 minute weights session and then 25 minutes on the gym bike. Did a set of ten - 30 seconds hard followed by 90 seconds easy. Always amazed how hard you have to work on the bike to get a 160+ Heart Rate, when it seems so effortless to get that level running.

Triple Treat Sundae

Up and away early (for me). Definetly not a morning person although it is certainly nicer running when its cooler. Decided to do three laps of my Cycle Path run. Have been a little concerned with occasional twinges I've been getting in my left hip, so chose the laps over an "out and back" course so I could pull out if I had any problems. Luckily I had no problem with the hip. The laps are also a nice little mental challenge.

Managed a pretty even pace (around 5:15) over the whole distance. What the laps also allowed me to try for the first time ever was an energy gel at the end of the second lap. Took me about thirty seconds to open the damned thing (looks like more work on the upper body strength required) and ended up with very sticky hands. It had no adverse reaction from my stomach but hard to determine if it had any positive effect on performance.

The last four weeks I have done 205k. Hopefully I can do a little more than that in next four weeks and then set some target races and get into some faster running. All the chatter from other bloggers on races like Canberra is making me itch. But must remain patient.
