Robert Song's Running

I'm over 50 and been running off and on since 1968. I have run everything from 800m to 10k on the track, to half marathons (PB 1:21 Brisbane 1993) and marathons (PB 2:53 Gold Coast 1985).

Friday Long Run

24.7k 2:10:34. HR Avg 138 Max 161
Course: Work to Riverside and then Sydney St and Back.
Start Time: 4:10 pm Temp 20C.
Session Type: Long Run

John and I were sick of work so got away a little earlier for the long run tonight. For the middle of winter the weather has been very mild and tonight was no exception. The first 15k was to Riverside centre and back in 1:18:12 at avg 136 HR. I had to stop for a loo break in New Farm Park on the way back, and John went on as he looking to get under 80 minutes for his run. I had to chase hard at 4:30 pace for a couple of Ks to catch up with him.

I then turned around and did the 10k to Sydney St and back by myself. Managed this in 52:22 at avg 141 HR and 5:21 pace. Legs felt a bit weary at the end but it has been my first real Long Run since GC Half and I'm pretty satisified.

One good thing about doing my Long Run on a Friday night is , when I get home I have the perfect excuse for sitting down on the couch and watching the footy on TV. First at 8:30 with the NRL match on CH9 and then from around 9:40 the AFL match on Fox and with skillfull channel surfing both can be watched.

Wednesday Riverside Run

14.6k 1:23:48. HR Avg 128 Max 138
Course: Work to Riverside Centre and Back.
Start Time: 4:45 pm Temp 19C.
Session Type: Easy Run

Another easy run at around 5:40 pace with John and Rod. Finding it much easier to keep under 135 HR when running with others although 128 is probab;y a little too low.

Training Plans for Next Race

It is now three weeks since the Gold Coast Half and I have got together a new plan for my next race. I will again aim for a race at the Gold Coast. So only just over eleven months to go.

At this stage, I would very much like to have another go at the full Marathon. My last completed marathon was in 1985 at the Gold Coast. ( I pulled out at 34k in 1988 after the bear landed on my back when I was attempting to run 2:48). But the Half is a good racing distance. You can run it hard without being a complete wreck for weeks after. So it is still an option, but the decision as to which event to enter can be made much closer to the date. The training in preparation will not be any different. So here is the plan.

From August 05 to March 06, basic aerobic conditioning. I would like to be up to running 100k a week by the end of this time. So the aim is to average 65 k a week in August and then increase that average by 5k a week each month to get to the 100k by March.

August 65k/week
September 70k/week
October 75k/week
November 80k/week
December 85k/week
January 90k/week
Febuary 95k/week
March 100k/week.

This I hope to achieve with five/six sessons a week consisting of :
1 x Long Easy Run 20 - 35 k @ 135 - 140 HR
2 x Medium Easy Run 15 - 20k @ under 140 HR
2 x Medium Run 10 - 15k @ under 150 HR
1 x Short Easy 5 - 10K @ under 135 HR

This will leave ample time in April, May and June for some hill and speed training and some time trials at race pace.

This is very exciting for me. So many people seemed to get excited about race day but it is the training were the race is set up and I get a real buzz out of planning and working towards tha next race. Given that for the Half Marathon this year I put in only 14 weeks of aerobic training and 8 weeks of speed, I would think with this program I could knock another 10 minutes from the time I did this year. But it is way to early to be making time predictions. Just got to do the trainiing and the times will come.

Sunday Hadd LactateTest

10.0k 58:00.
Course: UoQ Track.
Start Time: 11:55am Temp 19C.
Session Type: Lactate Test Runs

I have decide to try some test runs along the priciples outline in this article by Hadd http://www.ffh.us/cn/hadd.htm. The idea is to do this every six weeks and to monitor your pace at given Heart Rates and to get some idea of your improvement and Lactate Thresholds.

The tests I am going to do are based on 2000m sets and will be run at HR 135, 145, 155, 165 and 175. I went out to the Uni track to do these and took Ducky along to count the laps and record my times.

The results were:
Heart Rate 135 - 6:25
Heart Rate 145 - 5:45
Heart Rate 155 - 5:03
Heart Rate 165 - 4:38
Heart Rate 175 - 4:15

I found it hard to keep under the 135 HR in the first set. The times all look a bit slow considering what I have done in races. Will be interesting to see how they progress over the coming year.

Friday Easy Run

14.6k 1:26:00. HR Avg 129 Max 140
Course: Work to Riverside Centre and Back.
Start Time: 4:40 pm Temp 18C.
Session Type: Easy Run

Another easy run at 5:48 pace and a low HR. Would have gone longer but I am feeling a bit tired. From the couch it has been a long Tour de France campaign and now the cricket has started. Stayed up till after 2:00 am last night watching an action packed first day. My Wife and Kewell both have colds and I don't want to run myself down too much and catch what they have.

14.6k 1:17:30. HR Avg 133 Max 148
Course: Work to Riverside Centre and Back.
Start Time: 4:40 pm Temp 16C.
Session Type: Easy Run

Started out with John,Christine,Rod and Gary for the first 5k and then by myself for the next 10k.

Out in 40:28 and back in 37:09 and managed to stay under 135 HR at around 5:14 pace. A cool headwind on some stretches of the river and light rain for the last K.
Legs not feeling tired even though I have upped the distance quite considerably in the last week. Did feel a short sharp twinge in my right knee about 1.5 K from the finish which I will need to keep an eye on.

Monday Easy Run

12.6k 1:08:17. HR Avg 134 Max 148
Course: Work to Home.
Start Time: 5:27 pm Temp 17C.
Session Type: Easy Run

The car is still at the dealers and was informed today, it needs a new engine. This will take them at least two weeks. So I had to run home from work again. Again a nice easy pace. Just trying to get as many miles as possible in at around the 135 HR mark. Was able to do that today. Have organised to borrow a car so I can get back to running by the river.

Sunday afternoon run

14.4k 1:15:26. HR Avg 145 Max 164
Course: Home to Kelvin Grove Rd and Back.
Start Time: 5:05 pm Temp 17C.
Session Type: Easy Run

Easy run along Waterworks Rd down Ashgrove Avenue to Kelvin Grove Rd at an average pace of 5:14 m/km. Legs don't feel tired from Friday nights run so that is a good sign. The weekly total of 61k is the most I have done in a week for a while.

Friday Night Long Run

22.3k 2:04. HR Avg 131 Max 152
Course: Work to Sydney St Centre and Back, then Home.
Start Time: 4:35 pm Temp 16C.
Session Type: Long Run

The car is back in the dealers, so no car tonight. So decided to run home from work. To make it into a longer run, I did the 10k by the river first and then the 12.5km home.

Aiming for my long runs to be no higher then 135 HR. Which I was able to do at around 5:30 pace. The run home certainly made me appreciate how peaceful it is running on the path by the river with no traffic to contend with. The run home was punctuated by many stops at lights to cross Ann St, Lutwyche Rd, Kelvin Grove Rd and Jubliee Tce. Also the last hills up Waterworks Rd into The Gap make for a tough finish to a long run. Actually got a bit cold towards the end when there was a steady head wind. Maybe I should wear a T-shirt rather than a singlet for these long runs through winter.

Wednesday Easy Run

14.6k 1:22:50. HR Avg 131 Max 140
Course: Work to Riverside Centre and Back.
Start Time: 4:35 pm Temp 18C.
Session Type: Easy Run

A easy run. Gary joined John and I for the first time in over a year. He turned back after 5k. We turned aroun in 41.15 and came back in 41:35 and I managed to stay well under my target HR of 135.

My Polar watch's infra-red connection seems to have stopped working, so it looks like I will have to be without it for a few days. Hope I can survive.

Friday Race?

9.6k 52:01. HR Avg 131 Max 160
Course: Work To Sydney St Ferry and Back.
Start Time: 4:40 pm Temp 20C.
Session Type: Easy Run

First day since Sunday's race that the legs have not felt sore. Was plannning just another easy run tonight. John and I had two new people join the run from work tonight. Sam who did 7k and Katie. Katie is the new Personal Trainer at the Work Gym and John and she expressed an interest in doing the Noosa Half so she came and joined us.

The first half was 27:10 and the return in 24:51. Katie just kept picking up the pace the whole way through (which I was comfortable with but it pushed John quite hard) and she sprinted off for the last 400m. Until the last couple of years I have never run much with other people except My Wife in the early 80s. This treating a training run as a race has happened a few times now when novice runners from work have joined the runs and it amuses me. But Katie showed a lot of potential and has got the style and determination to run a good time.

Gold Coast Half Marathon

21.1k 1:32:59. HR Avg 171 Max 180
Course: Gold Coast Half Marathon.
Start Time: 6:30 am Temp 13 - 16C.
Session Type: Race

At last a RACE. This is what I consider to be the first race that I have trained for since my comeback to running. Not a Time Trial, the real thing. It has been my focus for the last six months.

Saturday night and the Brisbane Lions steam rolled Melbourne and I avoided an adrenaline charged close encounter and managed a good sleep. Sunday morning up with the alarm at 4:00am and everybody is ready to go by 4:40. Ahead of schedule so far. Arrive at Southport in plenty of time to get a close park, a relaxed toilet stop and head to the start line with plenty of time to spare. I plan to do between 4:25 - 4:30 pace till half way and then take it from there according to how I feel. Only a couple of minutes to go. I look down at my Polar watch and the Heart Rate says 181. Talk about pre race nerves. I don't think so. I stop it and start again but this time no HR reading. I put it up close to chest transmitter but that doesn't work. I stop it again and start it again. Still no HR reading.

And we are off! Just hope the timer is still working. Press start as I go over the line and yes the stop watch is working. The first 500m is a little congested and the first K is 4:29. So far so good. The second K is a 4:20 which is a little too fast at this stage so easy back a little. I notice I now have a HR 158 which is OK. The next K is 4:21 and I'm feeling quite comfortable at that pace so pretty much lock that in till 8k. It is then that the lead runners start coming back and that must have inspired me( or was it the tail wind picking up?) as the next two ks are done at 4:16 pace and am still feeling comfortable.

Get to the half way mark in 46:23 and my HR at 170. Gee a sub 1:33 may be on here. Mustn't get excited still a long way to go and the HR is a little higher than I would have liked. But tell myself, I only have to keep going at the same pace. I manage to do this right up to the 18 k point at 4:24 pace. Since halfway, I hadn't been taking notice of my elapsed times just looking at my one K splits as I take the lap times on my watch. It is here at 18k I make a strange error of judgment. I look at my time 1:19:01 and for some reason think I only have two Ks to go and at my current rate (calculate .....) WOW a 1:30 time. That is worth putting a bit more effort in for. But the head wind was now quite noticeable and I was getting tired but I told myself to concentrate on form, deep breathes, relax.

That last thing I was expecting at the 19K marker was the 19K marker. For all my effort the last K had been 4:29 and I still had 2 and a bit more kilometers to go. I quickly adjusted to the new world order but the next K was a struggle at 4:34 but I knew wasn't going to fade anymore than that. (Oh and why did Plu choose here to take his photos). One K to go. Past the CR Cheersquad, which helped me pick up a gear. The last K in 4:27 pace and down that seemingly never ending shute to the finish. For once remembered to stop my watch rather than take another lap time and it said 1:32:59.7!!!

With splits of 46:23, 46:36 I am also very pleased with how I ran the race. I knew I could do 1:35 , would not have been surprised with a 1:34:x, a 1:33:x was my absolute highest expectation, so to have just snuck under 1:33 I am really really pleased with that.

Met up with a lot of CRs (minersrun, miss skarmel, Davo and others) in the recovery area. Had a nice chat about music with Johhny Dark also. Was going to wait for my sister and a work mates who were expecting around 2 hour runs but the recovery area started to get really crowded so went out to watch the finishes with my family.

Saw the marathon finish and the 10k finish, cheered LuckLegs as she went by at 27K and waited round to cheer her in at the finish. Pity more people don't stick around and watch the 5 - 6+ hour marathoners, there is some inspiring runners amongst them. Those older Japanese ladies look so far from being marathoners but they shuffle along and get to the end. And it was quite a moving scene to see Lucky Legs coming down that shute with all those CRs beside her in support. Well done to you all.

Stopped in for a while at the post race drinks and met lots of CRs. But two beers and I was history. I had basically given up drinking for the last three months in order to lose as much weight as I could for the race, so combining that and the run and the family who I had left shopping at Southport I had to go.

My wife drove us back to Brisbane and I fell a sleep . Woke up just before home as the Bronco's game was finishing with a Broncos win. The perfect end to a great day.

Pre-Race Day prearation

This morning I have pinned my number on my CoolRuner's singlet. I have attached the timing chip to my right shoe. I have changed the battery in my Polar 625 Foot Pod and re-attached it to my left shoe. I have packed my pre-race bag and post-race bag with what I'll need. As I will be driving from Brisbane down to the Gold Coast on Sunday morning, I plan to get up at 4:00 am and have a light breakfast , wake the family up at 4:30 (they are all coming) and herd them into the car and leave. I have set my absolute lastest leaving time as 4:45 am which should give me an arrival time of just after 6:00 at the start area. Just enough time to have a toilet stop and get a good position at the starting line.

The only other thing to do today, is go to the Lions verse Melbourne match tonight with Dory. This is the main reason I'm not staying down the Coast for the weekend. It may have been a better preparation but you've got to make the sacrifices for the team. I really don't believe it will have too much impact on my performance. Unless of course it is a nail biter.

Looks like the weather has cleared up and lets hope it doesn't get too warm and humid escpecially for all those 3 hour plus marathoners who have to bear the brunt of the adverse conditions.

Good luck to everyone competing tomorrow.
